The core equation is simple: fat mass to lose equals your current weight multiplied by the difference in body fat percentages. That mass divided by your weekly fat loss rate gives you weeks to goal. What makes this tool useful is the milestone table — seeing “Week 8: 84.2 kg” transforms an abstract goal into a concrete checkpoint.

The science behind the timeline

One kilogram of human fat tissue contains approximately 7,700 kcal of stored energy [1]. A sustained deficit of 500 kcal/day therefore produces roughly 0.45 kg of fat loss per week — a rate that is well-studied, achievable without extreme hunger, and associated with minimal loss of lean mass when protein intake is adequate.

Three variables control the timeline:

1. How much fat mass you need to lose

This is determined entirely by your starting body fat percentage and your target. Someone at 25% body fat weighing 85 kg who wants to reach 15% has 8.5 kg of fat to lose. At 500 kcal/day deficit, that is approximately 19 weeks. The same deficit for someone with 5 kg to lose is 11 weeks. The maths is unambiguous.

2. Your daily deficit

Larger deficits shorten the timeline but increase the risk of lean mass loss, training performance drops, and diet fatigue. Research consistently shows that deficits above 750 kcal/day accelerate muscle catabolism unless protein intake is very high (2.0–2.4 g/kg body weight) [2]. 3. Metabolic adaptation

The calculator assumes a linear trajectory, which is accurate for the first 8–12 weeks. Beyond that, the body reduces TDEE through adaptive thermogenesis — a documented response that slows actual fat loss relative to the predicted rate [3]. This is why reassessing your deficit every 3–4 weeks is important: the predictor gives you the plan, reality gives you the feedback.

How to use the results

Time to Goal and End Date are your primary anchors. Write the end date down. Use it as a commitment device — research on goal setting consistently shows that specific deadlines improve adherence compared to open-ended goals.

Weekly Fat Loss Rate tells you what to expect on the scale each week. Note that week-to-week weight fluctuates by ±1–2 kg due to water, food volume, and hormonal cycles. Judge progress by the 4-week trend, not daily readings.

Lean Mass Preservation Rating reflects the risk profile of your chosen deficit. Excellent and Good mean the deficit is unlikely to cause meaningful muscle loss with adequate protein. Monitor Closely means you should prioritise hitting 1.6–2.2 g/kg of protein daily and keep resistance training in place.

Milestone Timeline shows projected total body weight at weeks 4, 8, 12, 16, and your goal week. These are total weight projections, not fat-only — your actual scale weight will track this curve, assuming consistent deficit and no unusual water retention events.

Adjusting the plan mid-transformation

The most common reason transformations stall is not lack of effort — it is failure to update the plan when the body adapts. Every 3–4 weeks:

  1. Calculate your 4-week average weight (weigh daily, average the readings)
  2. Compare the trend to the predictor’s projection for that week
  3. If the trend is ahead, maintain your current deficit
  4. If the trend is flat or behind by more than 0.5 kg, reduce intake by 100–150 kcal or increase weekly activity by one session

Do not make large sudden cuts. The body responds slowly — a change takes 2–3 weeks to show its full effect on the scale.

Why does my projected weight decrease even if I keep the same body fat goal?

The calculator tracks total body weight, not just fat. As you lose fat mass, your projected weight drops proportionally. The timeline assumes all weight lost comes from fat — in practice some lean mass will also shift, but a high-protein diet and resistance training minimise this.

Which deficit level should I choose?

For most people, Moderate (500 kcal/day) is the sweet spot — it produces roughly 0.45 kg of fat loss per week while keeping hunger manageable and muscle loss minimal. Choose Gentle (250 kcal/day) if you are lean, training hard, or want maximum muscle retention. Reserve Aggressive (750 kcal/day) for short phases only and pair it with 2.0–2.2 g/kg protein daily.
